What HRV Is, and What It Is a Proxy For
Heart rate variability is the variation in time between consecutive heartbeats. A heart beating at 60 bpm is not beating exactly once per second; the intervals fluctuate, and that fluctuation is largely driven by the balance between parasympathetic and sympathetic input to the sinoatrial node. Higher variability generally reflects greater parasympathetic influence.
That is the basis for the popular framing of HRV as a readiness or recovery signal. It is a reasonable framing and it is also a simplification. HRV is influenced by respiration rate, body position, time of day, hydration, alcohol, illness, ambient temperature, age, and genetics. Several of those have larger effects than training load, which is what most people are trying to measure.
Why the absolute number is close to useless
Between-person variation in HRV is enormous. Two equally fit, equally healthy people of the same age can differ several-fold in rMSSD. Comparing your number to a friend's, or to a population chart, tells you essentially nothing about relative fitness or health. This is the single most common misuse of the metric, and app leaderboards actively encourage it.
The only valid comparison is you against yourself, measured under identical conditions, read as a rolling average over weeks. A single morning reading below your average is within normal day-to-day variation and is not a signal to change anything.

Measurement Protocol Is Most of the Accuracy
HRV is exquisitely sensitive to measurement conditions, which is why protocol discipline matters more than the price of the sensor. A reading taken sitting up after coffee is not comparable to one taken lying down before getting out of bed, and mixing the two produces a graph that looks like meaningful variation but is measuring your morning routine.
- Same time: immediately on waking, before getting up, before caffeine.
- Same position: lying supine or seated — pick one and never switch. Position alone shifts HRV substantially.
- Same duration: most platforms use one to five minutes. Short recordings favour rMSSD over frequency-domain metrics.
- Breathe normally, or use a fixed paced breathing rate every time. Breathing rate strongly modulates HRV, so paced breathing is only valid if paced identically each session.
- Note the confounders: alcohol, poor sleep, illness and a late heavy meal all suppress HRV, often more than a hard training session does.
Which metric to read
rMSSD — the root mean square of successive differences — is the standard short-recording metric, is dominated by parasympathetic activity, and is what most consumer platforms display, sometimes log-transformed and rescaled to a friendlier number. Frequency-domain metrics like LF/HF require longer, cleaner recordings and the common interpretation of LF/HF as a "sympathetic balance" ratio is not well supported. Using HRV Without Over-Reacting to It
The useful application of HRV is not the daily number. It is the seven-day rolling average relative to your own longer baseline, and it is most informative when it moves substantially and persistently.
- One low morning: normal variation. Train as planned.
- Three to five consecutive low days: worth attention. Look at sleep, alcohol, illness and training load before concluding anything.
- A rolling average that has been falling for two weeks alongside rising resting heart rate: a genuine signal to reduce load or check for illness.
- A sudden large drop with elevated resting heart rate: most often the earliest sign of an infection, frequently a day before symptoms.
The pattern to avoid is HRV-driven training decisions on single readings. Studies of HRV-guided training have shown promise for adjusting load at the weekly level; none of them support cancelling a session because one morning's number was 12% below average. Treat it like a weight trend, not like a thermometer.
HRV is not a diagnostic measure. It is not a screen for heart disease and it cannot detect arrhythmia reliably in consumer form. Persistent unexplained changes, palpitations, chest pain or fainting are matters for a clinician, not for an app.
Chest Strap or Ring: How to Choose
If you will genuinely do a five-minute supine measurement every morning, a chest strap gives the cleanest data available to consumers, and the electrical signal is meaningfully more precise on beat-to-beat intervals than any optical sensor. If you will not do that — and most people will not, past the first fortnight — a ring measuring passively overnight produces a far better dataset because it never has a missing day.
A patchy dataset from an accurate sensor is worse than a complete dataset from a slightly less accurate one, because HRV is a trend metric and trends need continuity. Choose for adherence first and precision second, which is the reverse of how the category is usually marketed.
